Two tools to use today — without forcing yourself to calm down
The first shows you where your attention escapes to, because each leak calls for a different adjustment. The second designs a three-minute practice you can actually hold today: you pick the anchor and the moment, and it returns the five steps. Neither replaces a professional. Both are free and used right here.
Map of the four leaks of attention
Mark what you recognise from your last two weeks. It is not a validated clinical scale: it is a map to see where your attention escapes to, because each leak calls for a different adjustment.
Mark everything you recognise from your last two weeks:
If this describes most of your days, and especially if thoughts of harming yourself or that nothing is worth it show up, do not carry on alone with a tool. The crisis lines below are open 24/7 and free. Talking to someone trained matters today, not tomorrow.

Why it works this way: Bishop and colleagues (2004) defined mindfulness with two parts that travel together: attention held on the present, and an attitude of curiosity, openness and acceptance. Knowing where attention goes is what lets you come back without scolding yourself — and coming back without scolding yourself is the practice, not the reward for doing it well.
Three-minute practice designer
Pick an anchor, how many minutes you have today and where in the day you will hang it. It returns a three-minute practice with five steps you can do today, without building a whole new system.
Your practice for today
Do it today, once. Do not chase a state: count the returns. Every time you notice you drifted and come back, that is one repetition.

Why it works this way: Consistency weighs more than duration: three minutes a day, sustained, trains a habit that twenty minutes on a Sunday does not. What has to come down when there is no time is not the habit, it is the size of the block. How the practice is designed (what it hangs off, what counts as success) is what decides whether it survives week two.
The tools help you start. If you have been trying for years and it always collapses, there is also a door with support:
