Two tools to use today — without stopping being you
The first shows you where other people's approval slips in on you, because each face calls for a different adjustment. The second designs a short sentence you can hold today without justifying it: you choose the ground and the moment, and it gives you the five steps. Neither replaces a professional. Both are free and used right here.
Map of the four faces of approval
Tick what you recognise from your last two weeks. This is not a validated clinical scale: it is a map to see where other people's approval slips in on you, because each face calls for a different adjustment.

If this describes almost your whole day, and especially if thoughts of harming yourself or that nothing is worth it appear, do not keep going alone with a tool. The crisis lines are below, answered 24/7 and free. Talking to someone trained matters today, not tomorrow.

Why this works this way: Leary and colleagues (1995) read self-esteem as a sociometer: an internal gauge of acceptance. When that gauge is set at a low threshold, it goes off even when there is no real danger. Knowing where it goes off is what lets you tell the signal from the alarm — and that distinction is the work, not a prize for doing it well.
Designer for your no-permission sentence
Choose where holding your judgment is hardest, which sentence you will say, and when in the day. It gives you back a short script with five steps you can do today, without building a new plan.
Your sentence for today
Do it today, once. Do not look for applause: count whether you held it. Every time you say it without withdrawing it, that is a repetition.

Why this works this way: Habit weighs more than intensity: one sentence held without justifying it trains more than a hard conversation that never comes. What you lower when fear presses is not the practice, it is the size of the gesture. The design of the practice (where it hangs, what counts as success) decides whether it survives into week two.
The tools help you start. If you have spent years correcting yourself for what people will say, there is also a door with support:
