Two things you can do today

The first one shows you which part of the pattern is running your week: the speed of the reflex, the weight of the guilt, the weight of the other person, and how much room you actually have. The second turns one refusal into a sentence short enough to say out loud.

1 · The boundary meter

Eight sentences, no sign-up, no email. Mark what you recognise from the last month and it returns four bars with a reading for each one. It is not a diagnostic test and it does not measure how much of anything you have.

Mark how much each sentence describes you, over the last month.

Speed of the reflex

I answer before I have worked out whether I want to.

Weight of the guilt

After a reasonable no I feel bad about it for hours.

Weight of the other person

What decides for me is the face the other person would make.

Room you actually have

With certain people, refusing is genuinely not available to me.

Scale 0 (not at all) to 4 (almost always). A guide for looking at where the cost is, not a validated clinical instrument.

2 · The one-sentence drill

Take one request you have been carrying and build the sentence that closes it. No explanation attached, because the explanation is where the no gets lost. Six steps, done now.

If these tools left you with something clear and you want to keep going with a professional, the bridge is here:
