Day 1 20 min

🎯 What is an implementation intention and why does it work?

Gollwitzer (1999) found that most people who fail their goals don't lack motivation — they lack a concrete situational plan.

Before we begin — one important question

Is procrastination affecting your health, work, or relationships to the point of losing jobs, studies, or important connections?

Why normal intentions aren't enough

"I'm going to work on the report this week." This sentence has everything an intention needs: a clear goal, positive orientation, a defined time frame. And yet the week passes and the report is still waiting.

Peter Gollwitzer, a psychologist at NYU, spent decades studying the gap between intention and action. His conclusion in a meta-analysis of 400+ studies (1999): ordinary intentions ("I'm going to X") are necessary but not sufficient. What's missing is a situational cue that automatically triggers action.

His solution: Implementation Intentions — "If [situation], then [action]" plans. The difference is not subtle: when you specify the cue, behavioral control shifts from the deliberative system (which can be distracted, gets fatigued, procrastinates) to the automatic-habitual system.

Your practice today — Create your first if-then plan

Choose one single task you've been putting off. Not the biggest one — choose one that's representative of your pattern. Then use the builder below.

If-Then Plan Builder

Gollwitzer (1999) showed that specifying when, where, and how to act increases the probability of completing a task by 200-300% vs. a general intention. Complete the plan below.

Sheeran & Webb (2016) conducted a meta-analysis of 94 studies (N=8,461) on implementation intentions. Average effect: d=0.65 — one of the most robustly supported behavioral interventions available.

Journal — Day 1: Your first if-then

Think of a task you've been putting off for a while. What emotion arises when you think about starting it? What specific situation would be the perfect trigger to begin it?
